An AI assistant can build a Couch-to-5K plan: a gradual run/walk program, usually three sessions a week over about nine weeks, that takes a non-runner to running about 30 minutes or 5 kilometers without stopping.
AI's real value is adapting the plan to your schedule, fitness and missed days. It is not a doctor or physical therapist, though, so pain and medical questions still need a qualified person.
Couch to 5K dates back to a plan written by runner Josh Clark in 1996. It spread widely and became the basis for the NHS Couch to 5K app in the UK. The structure is simple. Three sessions a week, each about 20-30 minutes, alternate short jogs with walking breaks. Over roughly nine weeks the running segments get longer and the walks get shorter, until you can run continuously for about 30 minutes. Rest days between sessions matter. Muscles, tendons and bones adapt more slowly than your heart and lungs, and that gap is where many beginner injuries come from. A static plan cannot change when life gets in the way. AI can. You can tell an assistant your available days, your current fitness, whether you run on a treadmill or outside, and the weather. It can rewrite the plan to fit. When you miss sessions, a sensible rule is to repeat the last session you completed after a short break. After a week or more off, go back a week. Never cram missed sessions into consecutive days. Several misconceptions trip beginners up. The first is that you need to run fast. Most sessions should pass the 'talk test', meaning you can speak in short sentences while jogging. Repeating a week is not failure, and nine weeks is a template, not a deadline. Soreness that fades is normal, but sharp pain, pain that gets worse as you run, pain that changes how you move, or joint swelling are signs to stop and get checked. Shin pain is a common warning sign that you have increased too quickly. People with heart conditions, chest pain, dizziness when exercising, or other medical concerns should talk to a doctor before starting. An AI can suggest questions to ask, but it cannot examine you.

Running apps and watches increasingly combine structured plans with adjustments based on heart rate, pace and how hard you say a run felt, and chat-based coaching features are becoming more common. These can make plans respond better to missed sessions and fatigue. Whether they reduce injuries is a separate question that needs good research, not marketing claims. Wearable measurements are estimates, and they are less reliable for some people and some activities. For most beginners, the basics will likely stay the same: go slowly, rest between sessions, repeat weeks when needed, and get pain checked by a professional.
A beginner who can walk briskly for 30 minutes asks for a nine-week plan with runs on Monday, Wednesday and Saturday. They get a table that starts with 60-second jogs between 90-second walks, with a warm-up walk before each session.
After missing a full week with a cold, a runner asks the AI how to restart. It suggests repeating the last week they finished instead of jumping ahead or doubling up sessions.
A runner finds the step from alternating intervals to a 20-minute continuous run too big and asks the AI to smooth it. The AI adds an in-between week with longer run segments and shorter walks.
Someone recovering from a past ankle sprain asks the AI for a plan and gets one. They also take it to their physical therapist, who changes the starting intervals.
